How to do it
- 1 Build a base of 8 to 10 strict pull-ups first Explosive work on a weak base just teaches kipping
- 2 Pull as fast as you can to the standard chin-over-bar position Intent matters more than the height you reach
- 3 Progress to chest-to-bar, pulling the bar toward your sternum Lead with the chest, not the chin
- 4 Add a brief hands-off at the top once chest-to-bar is comfortable Start with a few centimetres, not a clap
- 5 Catch with soft elbows and control the descent Never drop into a dead hang from height
- 6 Keep sets short - 3 to 5 reps while every rep is still fast Speed work stops the moment it slows down
What it trains
Explosive pull-ups train rate of force development in the lats and biceps: how quickly you can produce force rather than how much you can produce in total.
That is a different quality from maximal strength and it trains differently. Because the fast-twitch fibres involved fatigue quickly, low reps with full recovery build this, while grinding out long sets trains the opposite quality.
This is the bridge to the muscle-up. The transition needs enough height and speed to get your chest over the bar, and that comes from the explosive pull rather than from more strict pulling volume. If your muscle-up keeps stalling at the transition, this is usually the missing piece.
